Electrolyte Complex: What the Research Really Shows

Electrolyte complexes replace sodium and other minerals lost in sweat. The strongest evidence supports their use during or after prolonged exercise, especially in the heat, where carbohydrate-electrolyte drinks often maintain hydration and endurance better than water alone. Everyday benefits depend on how much you sweat and what you eat. This is complementary hydration support, not a medical treatment.

What the Research Actually Shows
Hydration During Exercise
Sweat contains water and electrolytes, with sodium the dominant loss of practical importance. The ACSM position stand on exercise and fluid replacement advises preventing excessive dehydration (more than about 2% body-weight loss) and large shifts in electrolyte balance during activity. Individual sweat rates vary widely, so one-size-fits-all dosing is not ideal.
A 2022 meta-analysis by Rowlands et al. found that hypotonic carbohydrate-electrolyte drinks ingested during continuous exercise maintained central hydration (plasma volume) better than isotonic drinks, and were likely better than water.
Performance
A 2026 systematic review and meta-analysis (Bravo-Sánchez et al.) found carbohydrate-electrolyte supplementation increased time to exhaustion and helped maintain blood sodium compared with placebo during moderate-to-high intensity exercise. Effects on time-trial finish times were less consistent. Benefits are most relevant when sessions are long, intense, or hot — not for a short indoor walk.
Other Minerals
Potassium, magnesium and chloride are included in most complexes because they are also lost in sweat, though in smaller amounts than sodium. A 2019 systematic review of mineral supplementation for athletic performance (Heffernan et al.) found limited high-quality evidence that extra minerals improve performance in non-deficient people, with magnesium and iron having the relatively stronger data in specific situations. For a general electrolyte mix, sodium and fluid remain the main drivers.

Honest Caveats
Electrolytes are not magic. Water plus food covers many people’s needs. Benefits are clearest when sweat losses are meaningful. Extra sodium is not automatically helpful for people who are inactive, eat a high-salt diet, or have blood-pressure or kidney issues. Carbohydrate-electrolyte drinks used in many trials also contain carbohydrate — so not every finding applies equally to a zero-sugar electrolyte powder.
NZ Context
New Zealand summers, long trail runs, team sport, and sauna use all increase sweat losses. A simple electrolyte mix is a practical option for active Kiwis who want better hydration than water alone without relying on sugary sports drinks.
Practical Dosage Summary
- Prolonged or hot exercise: often 300–700 mg sodium per hour with fluid, tailored to sweat rate
- After training: one serving with water, guided by thirst and how much weight you lost
- Everyday use: only if losses are higher than usual — more is not always better
Safety Notes
Generally well tolerated in healthy adults when used as directed. People with high blood pressure, kidney disease, heart failure, or those on fluid- or sodium-restricted diets should speak with their doctor first. Do not use electrolyte mixes to treat vomiting, diarrhoea or medical dehydration without professional advice.
