What the Research Shows for Performance & Energy

Sweat loss reduces body water and sodium. When fluid losses exceed about 2% of body weight, aerobic performance and thermoregulation can suffer. The ACSM position stand recommends drinking to limit excessive dehydration and large electrolyte shifts, with individual programmes preferred because sweat rates differ so much.

Rowlands et al. (2022) showed hypotonic carbohydrate-electrolyte drinks ingested during continuous exercise preserved plasma volume better than isotonic drinks and were likely better than water. Bravo-Sánchez et al. (2026) found carbohydrate-electrolyte supplementation increased time to exhaustion and supported blood sodium during moderate-to-high intensity work. Time-trial results were more mixed.

Important caveat: many performance trials use carbohydrate-electrolyte drinks, not zero-sugar powders. Sodium and fluid are still the core electrolyte story; carbohydrate is an extra fuel factor in those studies.

Recommended Dosage

  • Longer or hotter sessions: often 300–700 mg sodium per hour with fluid, adjusted to sweat rate

Safety Notes
